What to eat on a GLP-1: a protein-first plate that works
A protein-first way to eat on a GLP-1 medicine: the plate, foods that go well, foods that cause trouble, a sample day and tricks for a small appetite.
The short answer
Eat the protein part of each small meal first, then fiber, and sip fluids between meals. Limit greasy, fried and very sugary food, and stop at the first sign of fullness.
- Ask your prescriber or a dietitian for a protein target, and never change your medicine or dose on your own.
On a GLP-1 medicine such as semaglutide or tirzepatide, a good eating pattern is small, protein-first meals, plenty of fiber and fluids, and less greasy or sugary food. Appetite drops, so the goal is to make every bite count, protect your muscle and avoid the nausea that heavy meals can bring.
This guide is education, not medical advice. It does not tell you to start, stop or change any medicine or dose. Talk to your prescriber before you change how you eat or train.
What changes on a GLP-1
These medicines copy a gut hormone that tells your brain you are full, and they slow how fast your stomach empties. Most people eat much less without trying. In the STEP 1 trial, adults taking semaglutide 2.4 mg lost about 15% of their body weight on average over 68 weeks with lifestyle support. The risk is that protein and nutrients fall along with the calories.
The plate that works
- Protein first. Eat the protein part of the plate before anything else, in case you cannot finish. Aim for roughly 25 to 35 grams a meal, and ask your prescriber or a dietitian to confirm your daily target.
- Then fiber. Vegetables, berries, beans, lentils, oats and whole grains help with constipation, a common side effect. Build up slowly.
- A little fat and carbohydrate. Enough to feel satisfied, in small portions.
- Fluids between meals. Sip steadily. Large drinks with a meal fill you up before the protein does.
Foods that usually go well
- Cottage cheese, Greek yogurt, eggs and milk
- Chicken, turkey, fish and tuna
- Tofu, edamame, lentils and beans
- Berries, cooked vegetables, oats, soup
- Protein shakes or smoothies when chewing feels like work
Foods that often cause trouble
- Fried, greasy and very rich food, which sits in a slow stomach and can bring on nausea
- Large portions and eating fast
- Sugary drinks and very sweet food
- Alcohol, which many people find hits harder and can worsen nausea and reflux
- Carbonated drinks, if you feel bloated
A sample day
About 100 grams of protein in four small meals: Greek yogurt with berries and seeds; a two-egg omelette with spinach and half a cup of cottage cheese; a protein shake or smoothie; and a small portion of salmon or chicken with vegetables and a little rice. Swap any item for another protein you tolerate.
Small-appetite tricks
- Four or five small meals are often easier than three big ones.
- Cold foods smell less and sit better when you feel queasy.
- Drink some of your protein. A shake or smoothie can give 20 to 30 grams.
- Stop at the first sign of fullness. Eating past it is a common cause of nausea.
Strength and food go together
Eating enough protein matters most if you also lift. Our guide to strength training for women covers a starter plan, and muscle loss on a GLP-1 explains why it matters.
The whole plan in one place
The GLP-1 Strong Edit lays this out: your protein range by body weight, a protein food list, small-appetite tricks, a sample day, a twelve-week dumbbell plan and questions to bring to your prescriber. It never asks you to change your medicine.

Questions people ask about this
What should I eat on a GLP-1 medication?
Protein first at every meal, plus fiber-rich vegetables, berries, beans or oats, in small portions, with fluids between meals. Limit greasy, fried and very sugary food, and ask your prescriber or a dietitian for a daily protein target.
How much protein do I need on a GLP-1?
Many dietitians suggest about 1.2 to 1.6 grams per kilogram of body weight a day while losing weight, but your target depends on your health and kidneys. Ask your prescriber or a dietitian.
Why do I feel sick after eating on Ozempic or Wegovy?
These medicines slow stomach emptying, so big, greasy or fast meals can cause nausea. Smaller meals, slower eating and stopping at fullness help. Call your prescriber if vomiting persists.
Is a GLP-1 diet the same for Mounjaro and Zepbound?
The eating principles are similar, because the medicines also reduce appetite and slow digestion. Follow your own prescriber's advice for your medicine.
