High-protein breakfast ideas: 12 easy ones with 17 to 32 grams

Twelve high-protein breakfast ideas with 17 to 32 g of protein: five-minute, make-ahead and weekend options, with and without eggs, and how much you need.

By Last checked

The short answer

Aim for 25 to 30 grams of protein at breakfast, with 20 grams as a floor. Greek yogurt (about 23 g a cup), egg whites (about 26 g a cup) and cottage cheese (about 12 g per half cup) get you there fastest. Two eggs alone give about 12 g: add milk, yogurt or extra egg whites.

  • Make-ahead options such as egg muffins, overnight oats and frozen burritos make the habit stick.
  • Rotate two breakfasts you like before adding more.

The typical breakfast is the lowest-protein meal of the day: toast, cereal, a pastry, coffee. Moving 25 to 30 grams of protein into the morning is one of the simplest changes that people say keeps them full until lunch, and it does not need eggs every day or a protein shake. Below are twelve high-protein breakfast ideas with roughly how much protein each gives, sorted by how much time you have: five minutes, make-ahead, and weekend.

How much protein should breakfast have?

A good target is 25 to 30 grams, with 20 as a floor. Adults need at least 0.8 grams per kilogram of body weight a day, according to the Harvard T.H. Chan School of Public Health, and active people more. Spreading that across three meals, rather than eating most of it at dinner, is the easiest way to reach it. Here is what common breakfast foods actually give you:

5-minute high-protein breakfasts

  1. Greek yogurt bowl (about 32 g). 1 cup plain Greek yogurt, 2 tablespoons hemp hearts, a handful of berries and a drizzle of honey if you want it.
  2. Cottage cheese toast (about 20 g). 1/2 cup cottage cheese on a slice of whole-grain toast with sliced tomato, black pepper and olive oil, or with sliced peach and cinnamon. Add a glass of milk for about 8 g more.
  3. Peanut butter toast and soy milk (about 22 g). Two slices of whole-grain toast with 2 tablespoons peanut butter and a glass of soy milk.
  4. Protein smoothie (25 to 33 g). Any of our protein smoothie recipes; the yogurt-based ones need no powder.
  5. Smoked salmon on a bagel thin (about 17 g). 2 oz smoked salmon, a thin layer of cream cheese, capers and cucumber. A boiled egg on the side takes it past 20.

Make-ahead high-protein breakfasts

  1. Protein overnight oats (about 22 g). 1/2 cup oats, 1/2 cup milk, 1/2 cup Greek yogurt and 1 tablespoon chia in a jar overnight. Stir in berries in the morning.
  2. Egg muffins (about 18 g for three). Whisk 10 eggs with spinach, peppers and a little feta, pour into a 12-cup muffin tin and bake at 350°F (175°C) for about 20 minutes. They keep 4 days in the fridge.
  3. Breakfast burritos (about 27 g each). Two scrambled eggs, 1/4 cup black beans, 1 oz cheese and salsa in a whole-wheat tortilla. Wrap in foil and freeze; reheat from frozen.
  4. Chia pudding with yogurt (about 20 g). 3 tablespoons chia, 3/4 cup soy milk and 1/2 cup Greek yogurt, set overnight.

Weekend high-protein breakfasts

  1. Protein pancakes (about 23 g a serving). Our protein pancakes use oats, cottage cheese and eggs, no powder needed.
  2. Veggie egg-white omelette (about 30 g). 1 cup egg whites with spinach, mushrooms and 1 oz goat cheese, with a slice of toast.
  3. Tofu scramble (about 20 g). 150 g crumbled firm tofu fried with turmeric, cumin, onion and spinach, on toast. The dairy-free and egg-free option.

Making it stick

Pick two breakfasts you like and rotate them for a couple of weeks before adding a third: most people stop trying new breakfasts because of effort, not taste. Keep a tub of Greek yogurt and a carton of eggs in the fridge at all times, and the five-minute options are always there. If you train in the morning, the protein smoothie is the easiest to eat afterwards. Our strength training for women guide explains why protein and lifting work together, and the fiber piece covers the other half of a breakfast that lasts.

Questions people ask about this

How much protein should I eat for breakfast?

Aim for 25 to 30 grams, with 20 grams as a minimum. That is about a cup of Greek yogurt with hemp seeds, or two eggs with a glass of milk and a slice of whole-grain toast.

What is a high-protein breakfast without eggs?

Greek yogurt with hemp hearts or nuts, cottage cheese on toast, protein overnight oats, a tofu scramble, smoked salmon on a bagel thin, or a protein smoothie. Each gives about 17 to 32 grams.

What is the fastest high-protein breakfast?

A Greek yogurt bowl or cottage cheese toast, both under five minutes. A yogurt-based protein smoothie is just as fast if you keep frozen fruit ready.

Is a high-protein breakfast good for weight loss?

It can help, because protein is the most filling macronutrient and many people find they snack less before lunch. It works best as part of an overall eating pattern you can keep, not as a rule on its own.

Are eggs enough protein for breakfast?

Two eggs give about 12 grams, which is short of the 20 to 30 gram target. Add a glass of milk, a slice of cheese, Greek yogurt or a third egg white to get there.
